  • Protein has the highest thermic effect of food (TEF): ~20–30% of calories from protein are used just for digestion and absorption, which boosts metabolism.
  • It regulates hunger hormones: Protein intake reduces ghrelin (the hunger hormone) and increases peptide YY and GLP-1, which signal fullness.
  • Early protein intake also stabilises blood sugar, reducing the post-breakfast insulin spike and mid-morning cravings.

Therefore, the impact on fat loss is:

  • Less snacking, fewer sugar crashes, and more stable energy equals better decision-making and fat loss consistency.
  • Builds lean muscle when combined with resistance training, which increases basal metabolic rate (BMR).

Breakfast is often very individual in terms of likings, but egg is without doubt what of the best breakfast protein options. A breakfast with 30g+ of protein could for example look like:

  • 2-3 eggs + Greek yogurt + berries
or
  • Protein smoothie with whey, nut butter, flax or chia seeds, and spinach

The primary principle is controlling your eating window to manage insulin levels, and optimise fat metabolism. During prolonged fasting your body starts to produce ketones. Ketones are molecules produced by the liver from fatty acids when:

  • Carbohydrate intake is very low.
  • The body is fasting or in starvation mode.
  • During prolonged exercise.

While melatonin regulates sleep, ketones regulate energy metabolism

Intermittent fasting boost fat metabolism, because:

  • Fasting allows insulin levels to drop, encouraging the body to switch to fat as a primary fuel source. (Ketone production)

Caution: Intermittent fasting is not ideal for everyone i.e., people with high stress, hormonal imbalances, or irregular sleep. Remember, it should support, not strain and not restrict, your life.

  • Cold showers or ice baths increase brown fat activity, which burns calories to generate heat.
  • Even moderate cold exposure – for example ending a shower with cold water, can have metabolic benefits.

Brown Fat is The Body’s Built-In Furnace

Brown fat is metabolically active fat tissue located around the neck, shoulders, spine, and chest. Unlike white fat, which stores energy and have no metabolic effect, brown fat is rich in mitochondria, and allows it to burn calories to produce heat. This is called non-shivering thermogenesis.

  • Heart Rate Monitor: Use a chest strap or smartwatch to stay in the 60-70% max HR range.
  • Talk Test: You should be able to speak in short sentences, but not sing.
  • Nasal Breathing Test: You should be able to breathe comfortably through your nose.
  • Calculated: (220 – age) x 0.7 – it is not precise, but more a rule of thumb number.

Resistance Training: Preserve Muscle, Protect Metabolism

Resistance training or strength training is essential for maintaining muscle mass, boosting metabolism, and supporting long-term health. Unlike cardio alone, lifting weights or doing bodyweight exercises helps prevent muscle loss, especially as we age, and keeps your metabolism active by increasing resting metabolic rate.

Therefore, with resistance training the benefits are:

  • Muscle is metabolically active tissue. Hence, it burns more calories at rest than fat.1 kg muscles burns 15-20 calories/day at rest (fat burns ~4-6).

NEAT (Non-Exercise Activity Thermogenesis) refers to all the calories you burn through daily movement outside of structured exercise i.e., walking, fidgeting, standing, gardening, cooking, cleaning etc. It’s one of the most underrated fat-loss tools backed by metabolic science.

NEAT matters to fat loss, because:

  • Burns more calories than most people realise, and can account for 15-50% of daily energy expenditure. In contrast, intentional exercise only account for 5-10%. An active person can burn up to 1,500 kcal/day, while sedentary only burns 300 kcal/day.
  • Easier to build sustainable active habits, than forced daily workout sessions in the gym. Furthermore, being active doesn’t raise an appetite the way intense exercise sometimes does.
  • Small, frequent movements and activities compounds over time. It also supports the energy balance without added recovery demands.
